Summer running can quickly lead to mid-run headaches, a sudden wall of fatigue or cramping. More often than not, the culprit isn’t a runner’s training plan or their shoes, it’s hydration.


Water is the fuel that keeps your blood volume up, your muscles firing and your body temperature under control. Lose too much of it, and performance falls off fast, sometimes before you even feel thirsty.


The stakes go up considerably once the temperature climbs. During summer running, your body has to work overtime to cool itself, and it does that primarily through sweat. That means you’re losing fluid and sodium at a much higher rate than you would on a cool morning in the fall. Heat also increases your heart rate at any given pace, so a run that feels manageable in March can leave you gassed in July if your hydration strategy hasn’t adjusted with the season.


Duration matters just as much as temperature. Once you’re out the door for more than an hour, your body’s fluid and electrolyte reserves start to run thin, and plain water alone often isn’t enough to keep pace with what you’re losing through sweat, especially during runs in hot and humid weather. This is the point where dehydration risk rises sharply, along with the risk of cramping, dizziness and other ailments.

It’s also, somewhat counterintuitively, the point where overhydration becomes a real concern for some runners — which is why a smart hydration plan isn’t just about how much you drink, but when and what.


The good news is that hydration doesn’t have to be complicated. A little planning — knowing your sweat rate, understanding when electrolytes matter and building a routine for hot-weather runs — goes a long way toward keeping you strong from the first mile to the last.

1. Why is hydration important for runners?

Hydration keeps your blood volume where it needs to be so your heart isn’t working overtime to deliver oxygen to your muscles. It also regulates your core temperature through sweat and supports the electrolyte balance your muscles and nerves rely on. Even mild dehydration — as little as 2% of body weight in fluid loss — can slow your pace, dull your coordination and make a run feel far harder than it should.


2. How much water should I drink before a run?

A common guideline is 16 to 20 ounces of water in the two to three hours before you head out, followed by another 8 ounces or so about 20 to 30 minutes before you start. That gives your body time to absorb the fluid and process any excess before you’re moving, rather than sloshing around with a full stomach at mile one. For my midweek runs of 60 to 90 minutes, I don’t have two to three hours beforehand. So I have 16 to 24 ounces of water sometimes with an electrolyte mix in the 75 minutes before a run.

For runs under an hour in moderate conditions, most runners don’t need to drink at all. Your pre-run hydration should carry you through. For anything longer, a rough starting point is 4 to 6 ounces every 30 minutes, adjusted for heat, sweat rate and how you feel. Early warning signs include unusual fatigue, a faster-than-normal heart rate for your pace, dry mouth and a headache creeping in. As it worsens, you may notice dizziness, muscle cramping, or a sudden drop in pace that isn’t explained by effort. Dark urine after a run is also a reliable sign that you didn’t take in enough fluid.

6. What are the signs of overhydration or hyponatremia?

Overhydration, or exercise-associated hyponatremia, happens when you drink more fluid than your body can process and your blood sodium becomes diluted. Warning signs include nausea, bloating, confusion, and swelling in the hands or feet, and in severe cases it can become a medical emergency. It’s most common in runners doing long events who drink on a fixed schedule rather than to thirst, so pacing your intake to actual need matters as much as staying hydrated at all.


7. Should I drink water or a sports drink while running?

For runs under 60 to 90 minutes, water is usually sufficient. Once you cross that threshold — or you’re running in serious heat — a sports drink with electrolytes and some carbohydrate can help replace the sodium you’re losing in sweat and give you a small energy boost, both of which plain water can’t provide on its own.

Generally, no. If you’re running under an hour in moderate weather, the electrolytes you get from a normal diet are enough to cover what you lose in sweat. Daily needs vary by body size, climate, and training load, but a common baseline is roughly half your body weight in ounces, with additional fluid added on run days to cover sweat losses. Runners logging higher mileage or training in heat typically need more than the general population, since their day-to-day fluid turnover is higher.

Carry water or plan a route with access to it, add electrolytes once you’re out longer than an hour, and pay attention to sweat-soaked clothing and elevated heart rate as signs you need to slow down and drink more.

Use the aid station spacing on the course to plan when you’ll drink during the race rather than deciding on the fly.

Yes, it is especially important for athletes to stay hydrated during the hot summer months but it’s important year-round too. Athletes need hydration in the cold because heavy breathing in dry winter air expels substantial moisture. Cold weather can suppress the natural thirst reflex by up to 40%. And heavy layers trap heat that cause hidden sweat loss. Maintaining fluid balance prevents early exhaustion and drops in physical output.
